How Much Water Should You Actually Drink?

The eight-glasses rule has no research behind it, and the official figure most people quote includes the water in your food. What the evidence actually says.

Almost everyone has heard that you should drink eight glasses of water a day. Almost nobody can say where that came from. The honest answer is that it came from nowhere in particular, and the number people should actually aim for is both more variable and less demanding than the rule suggests.

Where the eight-glasses rule came from

The trail leads back to a 1945 recommendation from the US Food and Nutrition Board, which suggested about 2.5 litres of water a day for adults. That figure is roughly eight glasses, and it is where the number entered circulation.

The recommendation had a second sentence: "Most of this quantity is contained in prepared foods."

That sentence did not travel. What survived was a number stripped of the qualification that made it accurate, and it has been repeated for eighty years.

In 2002, a review in the American Journal of Physiology went looking for research supporting the eight-glasses rule and could not find any. The author, kidney specialist Heinz Valtin, concluded that no scientific study had ever established it.

What the actual guidance says

The US National Academies suggest a total daily fluid intake of around 3.7 litres for men and 2.7 litres for women. Those numbers look higher than eight glasses, which is why they are sometimes quoted as evidence that people are badly under-drinking.

They are not comparable figures. The Academies' number covers all fluid from all sources — every drink you consume plus the water in your food. It is a description of typical intake among healthy people, not a target to hit with a water bottle.

Roughly 20% of daily fluid comes from food. Some foods are almost entirely water:

Subtract the food, and the drinking figure lands much closer to two litres than four.

The things that actually change your needs

A single number cannot be right for everyone, because the inputs vary enormously.

  • Body size. A 55 kg person and a 100 kg person do not need the same volume.
  • Activity. Exercise adds roughly 350–500 ml per 30 minutes, more in heat.
  • Climate. Hot or humid weather raises losses substantially; so does altitude.
  • Diet. A diet heavy in fruit, vegetables and soup delivers far more water than one built on bread and cheese.
  • Caffeine and alcohol. Coffee and tea count towards your intake — the diuretic effect at habitual doses is mild and outweighed by the fluid in the drink. Alcohol genuinely is a net negative.
  • Pregnancy, breastfeeding and illness all raise requirements.

Two better guides than any number

Thirst. For healthy adults, thirst is a reliable signal. It is regulated by osmoreceptors in the hypothalamus that respond to blood concentration long before dehydration becomes a problem. The idea that "if you're thirsty, you're already dehydrated" is not supported — thirst is an early warning, not a late one.

The exceptions matter: older adults have a blunted thirst response, and during hard exercise thirst can lag behind losses. Both are cases for drinking to a plan rather than to sensation.

Urine colour. Pale straw is well hydrated. Dark yellow means drink more. Consistently clear and frequent may mean you are drinking more than you need. Note that B vitamins turn urine bright yellow regardless, so read it alongside how you feel.

Can you drink too much?

Yes, and it is worth knowing about even though it is rare.

Drinking several litres in a short period can dilute blood sodium to dangerous levels — a condition called hyponatraemia. It has caused deaths, most often among endurance athletes who drank heavily during long events, and occasionally in water-drinking contests.

The mechanism is simple: kidneys can excrete roughly 0.8 to 1 litre per hour. Drinking faster than that, without replacing sodium, dilutes the blood. This is not a reason to be nervous about a large glass of water. It is a reason not to treat "more is better" as a rule.

What to do

Drink when thirsty. Check the colour. Drink more when it is hot or when you exercise. Eat food that contains water.

If you want a number to start from, the water intake calculator gives one based on your weight, activity and climate — but treat it as a prompt rather than a quota. The people who benefit most from tracking are those who genuinely forget to drink, and for them the number matters less than the habit.
